Apple Watch heart rate zones vs Diastra, which should you train by?

How are Apple Watch heart rate zones and Diastra different?

Apple Watch and Diastra both show your effort as heart rate ranges during a run. Apple Watch sets five Heart Rate Zones for you in its Workout app[1]. Diastra draws three bands from your own max heart rate and builds a weekly plan from them.

The biggest difference is what happens around each run. Apple's zones show where your heart rate is and how long it stayed in each zone. Diastra plans how much of your week goes into each band. It taps your wrist when you drift out of the band, and it credits only the minutes that held.

Apple's zones come with the watch. Diastra is a paid app that runs on the same iPhone and Apple Watch. This page describes Apple's guides as they read on October 6, 2026, for watchOS 27.

How does Apple Watch set its heart rate zones?

Apple's guide says Heart Rate Zones are a percentage of your maximum heart rate[1]. The watch calculates the zones automatically and personalizes them from your health data. It shows them as five segments, from easier to harder.

The zones need one thing from you first. Apple says they are calculated only if your date of birth is in the Health app on your iPhone[1].

Apple's guide does not print the formula for your max. It does not list the percentage where each zone starts either. So the guide alone cannot tell you where Apple's zone lines fall.

You can replace the automatic zones with your own. Apple lets you type lower and upper limits for Zones 2, 3 and 4 under Settings > Workout > Heart Rate Zones > Manual on the watch[1]. The same setting is in the Apple Watch app on your iPhone.

Apple added Heart Rate Zones in watchOS 9. Its 2022 announcement said the zones can be made by hand or calculated from personalized Health data[2].

What does Apple Watch do well?

  • Built in. Heart Rate Zones are part of the Workout app on the watch[1]. There is no extra app to install and nothing extra to buy.
  • Set up for you. Once your date of birth is in Health, the watch works out your zones from your health data[1].
  • A zone view during the run. Turn the Digital Crown to see your zone, your heart rate, your time in that zone and your average heart rate[1].
  • Time in each zone afterward. The Fitness app on your iPhone shows a graph of the estimated time you spent in each zone[1].
  • Zones you can edit. You can type your own limits for Zones 2, 3 and 4[1].
  • Custom Workouts. You can build a workout with a warmup, repeating work and recovery intervals and a cooldown[3]. You can add alerts as well. Apple's example alerts you when your heart rate falls within 133 to 141 beats a minute on an outdoor run.
  • Running metrics. The Outdoor Run views show cadence, stride length, ground contact time, vertical oscillation and running power[4].
  • Training load. The watch compares the intensity and length of your workouts over the last 7 days with the 28 days before[5]. It rates your load on a scale from well below to well above.
  • Effort ratings. After a cardio workout the watch estimates how hard you worked. It factors in your heart rate, VO₂max, age, height and weight, and you can adjust the rating[6].
  • Workout Buddy. With Apple Intelligence, Workout Buddy gives audio encouragement during a workout and a summary at the end[7]. It needs an Apple Intelligence iPhone and Bluetooth headphones.
  • Cardio Fitness. The watch estimates your VO₂max from Outdoor Walk, Outdoor Run and Hiking workouts[8]. VO₂max is your aerobic capacity. That is the most oxygen your body can use when you go all-out.

What is Diastra?

Diastra is a heart rate training app for iPhone and Apple Watch. It reads every workout your Apple Watch saved in Apple Health. So Diastra starts from the runs you have already done.

Diastra looks for your max heart rate in your own workouts. You can also run a guided test or type in a max you know. Diastra tells you which of the three it used.

That max sets three bands. Easy is the easiest, Threshold is harder and VO₂max is the hardest. The space between Easy and Threshold is the gray band.

  • Easy runs from 60% of max to 79% for men, 83% for women and 80% if you don't set a sex. Easy is Diastra's name for the Zone 2 most runners know.
  • Threshold runs from 87% of max up to one beat under 92%. It is the fastest pace you can hold before fatigue stacks up quickly.
  • VO₂max runs from 92% of max up to your max.

Max from age uses Tanaka’s formula (208 − 0.7 × age). Easy ends where blood tests find lactate starting to rise, which is higher for women than for men. What you type stays on this page.

Five zones or three bands, which helps your training?

Two things set any heart rate line. One is the max heart rate the line starts from. The other is the percentage where the line is drawn.

Start with the max. Apple's zones need your date of birth, and the guide does not say how much of the max comes from age[1]. When a max does come from age alone, it can miss by a lot. In a Norwegian study of 3,320 healthy adults, an age formula missed people's real max by a typical 10.8 beats a minute[10]. Diastra looks for your max in your own workouts, and it tells you whether the max came from a workout, a guided test or a number you typed. Finding your max on Apple Watch shows where to look.

Then the percentage. The line that matters most for easy running is the first lactate threshold. That is where lactate in your blood starts to rise. Blood tests on 165 recreational runners put it at 78.9% of max for men and 83.6% for women on average[9]. Diastra ends Easy near those averages, split by sex. Apple does not list where its Zone 2 ends. Easy run pace shows what that line means for the pace of an easy run.

No fixed percentage finds your own threshold exactly, and that includes Diastra's. In the same study, a share of each runner's measured max missed the first threshold by about 7 beats a minute on average[9]. A lab study of 100 adults found the first threshold anywhere from 60% to 90% of max[11]. Any band is a starting estimate, and how a run feels is a useful check.

The number of ranges is the last difference. Five zones split your effort into five slices. Diastra's three bands follow the two lactate thresholds instead. Easy ends near the first threshold, Threshold is drawn around the second, and VO₂max starts above it. How Diastra draws your bands lists every edge and the study behind it.

Who should stick with Apple's zones?

Apple's zones are the better fit if most of these sound like you.

Can you use Apple's zones and Diastra together?

Yes. Diastra reads the workouts your Apple Watch saved in Apple Health. So a run you record in Apple's Workout app shows up in Diastra with its minutes in each band.

Are Apple Watch heart rate zones free?

Yes. Heart Rate Zones are part of the Workout app on Apple Watch, and they need only your date of birth in the Health app[1]. Diastra is $119 a year or $19.99 a month in the United States at the time of writing in October 2026, and it starts with seven days free.

Can I set my own max heart rate in Apple's zones?

Apple's zone guide does not mention entering a max. It lets you type lower and upper limits for Zones 2, 3 and 4[1]. Diastra takes a max you type and draws every band from it, and it shows that the max came from your own number.

Can Apple Watch alert me when I leave a heart rate range?

Yes. You can add a heart rate alert with a range to a workout in the Workout app, and Apple says the alerts you add are used whenever you do that workout[3]. Set the range to your Easy band for easy runs. Diastra taps your wrist when you drift out of the band for the session you are running.

Does Diastra read treadmill runs?

Yes. Diastra reads every workout your Apple Watch saved in Apple Health, treadmill runs included, and credits the minutes that held in each band. Apple's Cardio Fitness estimate comes only from Outdoor Walk, Outdoor Run and Hiking workouts[8].
